25.01.2022 FOAM ROLLING Foam rollers and similar self-massage tools are excellent for simulating hands-on massage. They are commonly used for and have been shown to help prevent injury, increase blood flow, aid recovery post-workout and increase joint range of motion. Movements with the roller can vary depending on the outcome you are looking to achieve. There is evidence to suggest that foam rolling sore or ‘tight’ areas of the body before a workout can lead to incre...ased range of motion and better quality of movement. If your goal is recovery, most of the research has proven that using a foam roller post-workout can help decrease feelings of delayed onset muscle soreness (DOMS) and increase the speed of local muscle recovery. My recommendation is to start with a medium-firm roller that is 30cm or so in length with some mild indentations on the surface. This helps to increase blood flow to the area and is a great size to reach all parts of your body making it extremely versatile. 20.01.2022 ZZZZZZ Sleep Persistent pain can sometimes get in the way of a good night’s sleep. Pain, muscle tension, anxiety and other factors can interfere with your ability to get to sleep, stay asleep or the quality of your sleep. Not getting enough good quality sleep can affect your pain levels, your muscle tension and your anxiety levels. This can become a vicious cycle. But there are many things you can do to break this cycle and get back to having a good night’s sleep. Sleep... tips * Try not to put too much pressure on yourself to go to sleep. This leads to anxiety and stress if you don’t fall asleep quickly. Get out of bed. Don’t lie in bed tossing and turning. Have a warm drink (e.g. milk, no caffeine), do some gentle stretches or breathing exercises and go back to bed when you feel more comfortable. * Develop a sleep routine. Try to go to bed and get up at the same time each day. * Try some relaxation techniques. Consider mindfulness, visualisation, deep breathing or a warm bath before bed. * Write it down. Thoughts, worries and anxiety can prevent good sleep. Don’t take them to bed. Write them down and then put them away. You can deal with them tomorrow. 19.01.2022 CYCLING INJURIES Knee pain Cycling involves a large range of motion and load through the knee. This usually arises from an increase in load through the knee that irritates the muscles, tendons or joints and causes pain.... The articulating surfaces between the kneecap and thigh bone can become irritated and this is called Patellofemoral Joint Pain Syndrome. This pain can be felt in the front, sides or top of the knee cap. The tendon that attaches the thigh muscle to the shin bone (patellar tendon) can become overloaded and this is called Patellar Tendiopathy. This pain is felt directly over the site of the tendon just below the knee cap. Treatment * Appropriate load management: Ensuring training loads are increased progressively and not too much too soon * Increasing the capacity of the knee: Strengthening the quadriceps, glutes, calves and hamstrings with cycling specific focus * Proper bike fit and position Lower back pain Hours spent curled over the handlebars mean that one of the most common complaints cyclists suffer with is lower back pain. Tension headaches are the most common type of headache and are often felt as an even pain/pressure that spreads and squeezes around the head, much like a headband. 17.01.2022 ANTERIOR CRUCIATE LIGAMENT (ACL) INJURY What is it? -The Anterior Cruciate Ligament is the most important stabilising ligament found inside the knee. -It is most commonly injured when a large twisting and bending force is applied to the knee joint.... What do I look for? -At the time of injury a large pop is usually heard with marked pain felt inside the knee joint. Shortly thereafter pain may subside. -The athlete may feel confident to return to sport but will have significant instability and giving way of the joint on any change of direction task, and be unable to continue. -Significant swelling of the knee joint will follow within a 1-2 hour period. What causes it? -The ACL is generally torn due to high levels of force being transmitted through the knee joint. -It is supposed that good prehab programs aimed at strength and balance may reduce the incidence of these injuries occurring. How can this be treated? -A complete rupture of the ACL more often than not will require surgical intervention to fix the ligament. If it is only partially torn then a conservative rehabilitation program may be appropriate. -Traditional operative repair uses either parts of the hamstring or Patella tendon to replace the torn ACL. Newer techniques(LARS) are using a synthetic graft. -A proper rehabilitation and specific exercise program is crucial post operatively to ensure a full return to fitness, which we can supervise and manage. -Rehabilitation usually takes around 9-11months for the traditional repair and around 4-6months for the LARS repairs. The gluteal muscles are the main stabilizer of the pelvis and also help level it - therefore they control every joint below them, including the ankle/foot. ... When you sit, your gluteal muscles are completely turned off as sitting basically squishes the glute tissues. 12.01.2022 THORACIC SPINE Many people attribute back pain to their low backs or necks, but often issues in the upper back are actually to blame. Although the upper back, thoracic spine, doesn’t get much attention, it’s literally the backbone for your lungs and heart, surrounded by your rib cage, which protects these vital organs. Of the spine’s 70 joints, 50 percent are in the thoracic spine. If you factor in the additional 20 specialty joints (called the costotransver...se joints) that help your ribs articulate and move, you’ll quickly understand that your thoracic spine is a workhouse responsible for two-thirds of the movement in your torso. So the odds of something going awry are high. Despite the thoracic spine’s potential for movement, the unique design of your upper back and rib cage does not allow for as much movement as you may think. This is to protect your lungs and heart as excess motion here could impact these key organs. What’s more, the vertebrae of the thoracic spine interlock with one another and act as a hard stop during backbendsagain, to defend your internal organs. The hallmark of a healthy spine is that it can access all its inherent ranges of motion. Once you start leaving a motion out, the joints and tissues stiffen, and in the case of the upper back, this can translate into breathing issues. An excessively immobile thoracic spine can lead to a stiff rib cage, which can then restrict the capacity of your diaphragm and lungs. Because breath control gives us access to our nervous system and emotional centers, the interplay between the upper back and breath are critical for permitting relaxation, well-being, emotional attunement, and whole body health. 12.01.2022 MAKING LIFE EASIER ON YOUR HANDS You can make life easier on your hands by considering the following: LISTEN TO YOUR BODY... Pain can serve as a warning sign that your joints are being overworked. Try to find a balance between activity and rest by pacing yourself. You might like to try heat or cold packs. TRY TO AVOID USING A TIGHT GRIP FOR LONG PERIODS * use foam or sponge to increase the grip size of handles on cutlery, pens and other hand held devices * use assistive devices with thick rubber grip handles (e.g. key turners, jar openers) * use rubber squares and gloves to help improve grip * consider lever handles around your home to minimise any twisting forces (e.g. mixer taps in bathrooms/kitchens). AVOID REPETITIVE MOVEMENTS * prolonged typing, pruning and power tool usage particularly those that vibrate * when gardening ensure your tools are sharpened and well maintained for ease of use. TRY TO USE YOUR BODY’S LARGER JOINTS * use your forearms to carry bags instead of your hands * when carrying items hold them closer to your body * when lifting heavier items squat and use your thigh muscles. SPREAD THE LOAD * when picking up objects use two hands * slide sheets and swivel pads can help move items with less strain * divide shopping into smaller bags and try using a backpack and/or trolley. FIND AN ALTERNATIVE * buy pre-cut meat and vegetables instead of trying to cut them up yourself * use electrical items instead of manual (e.g. can openers and graters) * look for items that are easier to use (e.g. push on pegs) * keep a pair of scissors handy to open packaging. RETHINK PERSONAL CARE To make things easier you could use: * a bidet to help with cleaning difficult to reach areas * baby wipes/moist towelettes instead of toilet paper * toilet paper tongs/aids to help with grip * soap dispensers instead of a bar of soap * items to make dressing easier e.g. sock sliders, elastic shoe laces, button hole hooks/zip pullers, front fastening bras as well as dressing aids for coats and cardigans or shoes with velcro fasteners instead of laces. 27.12.2021 TIPS FOR IMPROVING POSTURE SITTING~ Sit in an office chair. Align your back with the back of the chair. Avoid slouching or leaning forward, especially when tired. Keep your shoulders straight, shoulder blades moving slightly down the back and together towards each other. Flex your arms at a 75- to 90-degree angle at the elbows. Make sure your neck, back, and heels are all aligned. Keep both feet flat on the floor. If there’s a problem with feet reaching... the floor comfortably, use a footrest. STANDING~ Stand against a wall with the back of your head, shoulders, and buttocks touching the wall. Stand straight and tall, with shoulders upright. Feet should be shoulder-width apart, with your weight well distributed throughout both feet. Avoid locking your knees. Let arms hang naturally down the sides of your body. Tuck your chin in a little to keep head level. Be sure your head is square on top of the neck and spine, not pushed forward. Now, come away from the wall and feel the gravity line of your posture as easily extending upward, slightly stretching the back of the neck. Bring your attention to this shape of posture at least every hour. WALKING ~ Keep your head up and eyes looking straight ahead. Avoid pushing your head forward. Keep your shoulders properly aligned with the rest of the body. Feel the shoulder blades moving slightly down the back and together towards each other. This movement is fantastic for mobilising the spine, from neck to pelvis, stretches through the hips and opens up the chest and shoulders. How to: lie on one side, with your arms out in front with knees and hips bent to 90 degrees in front of you. Lift the top hand over your body with the back of... your hand aiming to get to the floor on the opposite side. The head turns so your eye gaze follows the moving hand. Return arm to starting position. Complete on other side. 2. SQUATS - are a great functional movement that many of our daily routines involve. How to: place your feet hip-width apart and turn toes out slightly. Lower into the squat and push the hips back as if you were going to sit down, keeping the weight in the outside of your feet and heels. As you stand back up, squeeze your gluts (butt) and push through the heels. 3. DEADLIFTS - these work the legs and back using a hip-hinge movement. How to: with a bar all, stand with feet shoulder-width apart and parallel to each other. With barbell in front, keep chest out, hinge at the hips and drive them back and up, grasp the bar slightly outside thigh width; keep a neutral spine, press feet firmly into the ground and squeeze the gluts as you stand, lifting the bar.
