08.01.2022 Romanian Deadlifts Target: Hamstrings & Glutes Dos & Donts DO push hips backwards until you feel a stretch in the hamstrings DONT initiate the exercise by squatting. The knees should have a slight bend but the movement is all in the hips. DO brace the core and maintain a neutral neck and spine. DONT look up or allow the back to arch. DO keep the bar close to the thighs and shins throughout the entire movement. DONT allow the bar to move away from the body and centre of gravity. 08.01.2022 Weighted Or Not Weighted Step-Ups. Step-ups are a excellent exercise for both beginners and elite athletes because you can gradually increase the difficulty of the exercise by increasing the step height, the weight lifted, and even the speed of the movement during the exercise! Step height: The height of the step is the first variable to consider. The lower the step, the more the quadriceps are worked. The higher the step, the more the hamstrings and glutes are worked. ... Beginners should start with a very low step (6 - 8 inches) until the movement is perfected. The next goal is to gradually increase the step height until it is at the level where your thigh is parallel to the ground when your foot on the step. After you can master this movement at this level, you may choose to raise the step a bit beyond this, and really work the hamstrings and glutes. Weight amount: Start with no weight and gradually add dumbbells or a barbell if you like. Using a barbell allows you to lift more, but holding dumbbells is a decent option. If your goal is to gain strength, lift more weight, go slower and perform fewer reps, 8 - 12 per set. To build explosive power or increase cardiovascular fitness, carry less weight, go faster, and perform more repetitions such as 20 - 25 per set. Speed: The speed of the step-up movement is largely dependent upon your goals and the type of training you are doing. You can get a great cardio workout by doing step-ups with no or weights, moving faster, and performing many reps per set. As you add weight, you will slow down the movement. Save Your Lower Back. You use a whole lot less weight with step ups than you do with squats. This is obvious considering that step ups involve the same basic movement as squats, except you use just one leg. So this exercise can be clutch if you have lower back issues; or if you are simply trying to work your lower body without hitting your lower back. Develop Explosive Leg Power. Step ups train explosiveness of the leg muscles. This of course translates to a general increase in lower body strength. @pcycashmore

01.01.2022 A team effort today at PCYC Ashmore. These lovely three just completed their QPS fitness testing. Confirmation of fitness requirements... As part of the recruitment process, Queensland Police Service (QPS) recruit applicants are required to participate in a range of fitness assessments to demonstrate they have a reasonable degree of aerobic and physical fitness. The assessments also assist in determining whether an applicant has the capacity to complete the physical training program and perform the physically demanding role of an operational police officer. The physical activities applicants are required to complete include: Prone Bridge Test - applicants are required to hold their body in a straight line from shoulders to ankles (down position of a push up) for at least 90 seconds. The recruit training program entry requirement is at least 60 seconds, 90 seconds will be required prior to induction. Push Ups - applicants are required to demonstrate at least 10 standard push ups (toes will support the weight of the legs) to a cadence (one every two seconds). The recruit training program entry requirement is at least five, 10 will be required prior to induction. Beep Test (20 metres) - applicants must achieve the minimum level for their age and gender (the Beep Test is also known as a Shuttle Run). Recruit entry fitness assessment standard Jemmalee and Craig accessed and documented their times whilst our lovely Helen prepared the paperwork for Craig and Jemmalee to sign off.
