11.01.2022 Tendon injuries have been a common occurrence this winter sport season and I have no doubt the COVID interruptions have been a big factor. This is how I warmed up my dodgy left Achilles tendon before a run this afternoon (2 sets of 15 double calf raises and 30 sec single leg isometric holds). Theres no magic formula, often stretching or resting wont fix it and it will take time to recover. Every case is different and needs to be carefully assessed to identify if your trainin...g loads are too high, if structures are weak or tight and what can be done to take stress off the tendon. Ideally the outcome is you continue your sport or training while the tendon returns to normal. There are several different ways to exercise the pelvic floor muscles and each has a different purpose: LIFT + HOLD for maximal strength with a little endurance QUICK FLICKS for activating and relaxing ELEVATORS for full range of movement strengthening CO-ORDINATION tasks LONG HOLDS at sub-maximal intensity for endurance. Start with two types: LIFT + HOLD: 3 sec holds x 10 reps Steps: contract and hold for 3 seconds whilst breathing, let go completely, repeat[the long term goal: 10sec x 10 reps] QUICK FLICKS: quick lift, quick relax x 10 reps Steps: contract fully to the max squeeze as quickly as possible, relax fully, repeat How often? Repeat 3x daily if possible Find a cue that you do regularly to remind yourself - personally, I use coffee! Each coffee/tea break is time for pelvic floor What position? Start lying and sitting to build up, but.. ideally STANDING! Have a go in STANDING, it might be harder but it makes sense, as we spend majority of the day up and moving. Use these 4 stretches to loosen up when things are feeling stiff or as a preventative work/sitting break to reduce your hips tightening too much. Hold each stretch for 10 seconds, or if you want to relax into it even more, try 10 breaths. Try rotating through all of them 2-3 times.
